Let’sconsiderthebutterfly(蝶泳).Oneofthemostcalorie-consumingmovementsinsports,thebutterflyrequiresgreaterenergythanbicyclingat14milesperhour,runninga10-minutemile,playingcompetitivebasketballorcarryingfurnitureupstairs.Itburnsmorecalories,demandslargerdosesofoxygenandelicitsmorefatiguethanthoseotheractivities,meaningthatovertimeitshouldincreaseaswimmer’senduranceandcontributetoweightcontrol.
Soisthebutterflythebestsingleexercisethatthereis?
Well,no.Thebutterfly“wouldprobablygetmyvotefortheworst”exercise,saidGregWhyte,aprofessorofsportandexercisescienceatLiverpoolJohnMooresUniversityinEngland.Thebutterfly,hesaid,is“miserable,isolating,andpainful.”Itrequiresacoach,apoolandideallysupplementalweightandflexibilitytrainingtoreducethehighriskofinjury.
Askadozenphysiologistswhichexerciseisbest,andyou’llgetadozenwildlydivergentreplies.“Tryingtochoose”asinglebestexerciseis“liketryingtocondensetheentirefield”ofexercisescience,saidMartinGibala,thechairmanofthedepartmentofkinesiologyatMcMasterUniversityinHamilton,Ontario.
Butwhenpressed,hesuggestedoneofthefoundationsofold-fashionedbodyexercises:
theburpee,inwhichyoudroptotheground,kickyourfeetoutbehindyou,pullyourfeetbackinandleapupashighasyoucan.“Itbuildsmuscles.Itbuildsendurance.”Hepaused.“Butit’shardtoimaginemostpeopleenjoying”anall-burpeesprogram,“orstickingwithitforlong.”
Andstickingwithanexerciseisthekey,evenifyoudon’tspendalotoftimeworkingout.Thehealthbenefitsofactivityfollowabreathtakinglysteepcurve.“Themajorityofthemortality-relatedbenefits”fromexercisingareduetothefirst30minutesofexercise,saidTimothyChurch,M.D.,whoholdstheJohnS.MchennyendowedchairinhealthwisdomatthePenningtonBiomedicalResearchCenterinBatonRouge,La.Arecentmeta-analysisofstudiesaboutexerciseandmortalityshowedthat,ingeneral,aperson’sriskofdyingprematurelyfromanycauseisreducedsharplybynearly20percentifheorshebeganbriskwalking(ortheequivalent)for30minutesfivetimesaweek.Ifheorshetripledthatamount,forinstance,to90minutesofexercisefourorfivetimesaweek,hisorherriskofprematuredeathdroppedbyonlyanother4percent.Sotheoneindisputableaspectofthesinglebestexerciseisthatitbesustainable.Fromthere,though,thedebategrowsheated.
“Ipersonallythinkthatbriskwalkingisfarandawaythesinglebestexercise,”saidMichaelJoyner,M.D.,aprofessorofanesthesiologyattheMayoClinicinRochester,Minn.
Asproof,hepointstotheworkofHiroshiNose,M.D.,Ph.D.,aprofessorofsportsmedicalsciencesatShinshuUniversityGraduateSchoolofMedicineinJapan,whohasenrolledthousandsofolderJapanesecitizensinaninnovative,five-month-longprogramofbrisk,interval-stylewalking(threeminutesoffastwalking,followedbythreeminutesofslowerwalking,repeated10times).Theresultshavebeenastonishing.“Physicalfitness—maximalaerobicpowerandmusclestrength—increasedbyabout20percent,”Dr.Nosewroteinane-mail,“whichissuretomakeyoufeelabout10yearsyoungerthanbeforetraining.”Thewalkers’“symptomsoflifestyle-relateddiseasesdecreasedbyabout20percent,”headded,whiletheirdepressionscoresdroppedbyhalf.
Walkinghasalsobeenshownbyotherresearcherstoaidmateriallyinweightcontrol.A15-yearstudyfoundthatmiddle-agedwomenwhowalkedforatleastanhouradaymaintainedtheirweightoverthedecades.Thosewhodidn’tgainedweight.Inaddition,arecentfascinatingstudyfoundthatwhenolderpeoplestartedaregularprogramofbriskwalking,thevolumeoftheirhippocampus,aportionofthebraininvolvedinmemory,increasedsignificantly.
Butlet’sfaceit,walkingholdslittleappeal—orphysiologicalbenefit—foranyonewhoalreadyexercises.“Inominatethesquat(深蹲),”saidStuartPhillips,Ph.D.,aprofessorofkinesiologyatMcMasterUniversity.Thesquat“activatesthebody’sbiggestmuscles,thoseinthebuttocks,backandlegs.”It’ssimple.“Justfoldyourarmsacrossyourchest,”hesaid,“bendyourkneesandloweryourtrunkuntilyourthighsareaboutparallelwiththefloor.Dothat25times.It’saveryeffectiveexercise.”Useabarbelloncethebody-weightsquatsgroweasy.
Thesquat,andweighttrainingingeneral,areparticularlygoodatcombatingsarcopenia,hesaid,ortheinevitableanddebilitatinglossofmusclemassthataccompaniesadvancingage.“Eachofusisexperiencingsarcopeniarightthisminute,”hesaid.“Wejustdon’trealizeit.”Enduranceexercise,headded,unlikeresistancetraining,doeslittletoslowthecondition.
Surprisingly,weighttrainingmayevenimprovecardiovascularfitness,Phillipssaid,asmeasuredbychangesinaperson’sVO2max,orthemaximumamountofoxygenthattheheartandlungscandelivertothemuscles.Mostphysiologistsbelievethatonlyendurance-exercisetrainingcanraisesomeone’sVO2max.Butinsmallexperiments,hesaid,weighttraining,byitself,effectivelyincreasedcardiovascularfitness.
“Iusedtorunmarathons,”hesaid.Nowhemostlyweight-trains,“andI’minbettershape.”
Butthere’ssomethingboringandunchallengingaboutasquats-onlyroutine.Andthesciencesupportingweighttrainingasanall-purposeexerciseapproach,whileprovocative,remainsinconclusive.Isthereasingleactivitythathasprovedtobe,atonce,moreefficientthanwalkingwhilebuildingpowerlikethesquat?
“Ithink,actually,thatyoucanmakeastrongcaseforH.I.T.,”Gibalasaid.High-intensityintervaltraining,orH.I.T.asit’sfamiliarlyknownamongphysiologists,isessentiallyall-intervalexercise.AsstudiedinGibala’slab,itinvolvesundertakingaseriesofshort,burstingintervalsonspecializedstationarybicycles.Inhisfirstexperiments,riderscompleted30secondsofcyclingatthehighestintensitytheriderscouldstand.Afterrestingforfourminutes,thevolunteersrepeatedtheintervalseveraltimes,foratotaloftwotothreeminutesofextremelyintenseexercise.Aftertwoweeks,theH.I.T.riders,withlessthan20minutesofhardeffortbehindthem,hadincreasedtheiraerobiccapacityasmuchasriderswhohadplayedleisurelyformorethan10hours.OtherresearchersalsohavefoundthatH.I.T.reducesblood-sugarlevelsandheartdiseaserisk,andGibalaanticipatesthatitwillaidinweightcontrol,althoughhehasn’tstudiedthattopicfullyyet.
Theapproachseemspromising,sincemostofushaveminimaltimetoexerciseeachweek.GibalalastmonthpublishedanewstudyofH.I.T.,requiringonlyastationarybicycleandsomedegreeofmotivation.Inthismodifiedversion,yousprintfor60secondsatapacethatfeelsunpleasantbutsustainable,followedby60secondseasyandrelaxingbicycling,thenanother60-secondsprintandrecovery,10timesinall.“There’snoparticularreasonwhy”H.I.T.shouldn’tbeadaptabletoalmostanysport,Gibalasaid,aslongasyouadequatelypushyourself.
Ofcourse,tobeeffective,H.I.T.musthurt.ButastudypublishedlastmonthfoundthatwhenagroupofrecreationalrunnerspracticedH.I.T.onthetrack,theyenjoyedtheworkoutmorethanasecondgroupofrunnerswhobriskwalkedcontinuouslyfor50minutes.TheH.I.T.runners,thestudy’sconductorssuspect,werelessbored.
TheonlyobviousdisadvantageofH.I.T.isthatitbuildsmuscularstrengthlesseffectivelythan,say,thesquat.Buteventhatcanbepartiallyremedied,Gibalasaid:
